# Biohacking and optimization

Rating: Speculative — Little primary evidence yet: mechanism, anecdote or tradition
Type: Guide

Canonical: https://heretic.bio/articles/biohacking-and-optimization-overview.html

> Biohacking here means deliberately pushing function above the statistical-normal baseline using biomarker feedback and hormetic stressors. The honest ledger: sleep, exercise, and nutrition account for roughly 80% of the benefit; sauna and cold exposure have real physiological effects; and hormone optimization helps the genuinely deficient. Peptides, PEMF, IHHT, and similar tools are promising but unproven extras.

> Human performance and healthspan are not fixed. Through targeted interventions in temperature exposure, exercise, hormones, sleep, mitochondrial support, and supplementation, we can systematically optimize biological function beyond the "normal" baseline that conventional medicine accepts as sufficient.

## The Optimization Philosophy

### Beyond "Normal"

  * Conventional medicine defines "normal" as the statistical average — not optimal
  * Lab reference ranges represent 95% of a sick population, not ideal function
  * **Optimization targets:** Function in the upper quartile of human capacity
  * This requires active intervention — passive health maintenance is insufficient

### The Pillars of Biological Optimization

Pillar | Primary Mechanism | Key Metric
---|---|---
[Sleep](sleep-optimization.html) | Repair, consolidation, circadian alignment | HRV, deep sleep %, subjective clarity
[Exercise](exercise-science-and-longevity.html) | Mitochondrial biogenesis, hormetic stress | VO2max, muscle mass, grip strength
[Temperature](cold-and-heat-therapy.html) | Hormesis, BAT activation, HSP induction | Cold tolerance, recovery speed
[Hormones](hormone-optimization-trt-hrt-perimenopause.html) | Systemic signaling optimization | Free testosterone, DHEA-S, thyroid panel
[Mitochondria](mitochondrial-health.html) | ATP production, ROS management | Energy, cognitive clarity, lactate threshold
Supplements | Targeted nutrient/compound delivery | Biomarker response

### The Hormesis Principle

  * **Definition:** Beneficial adaptation to mild biological stress
  * Exercise, cold exposure, heat exposure, fasting, and phytochemicals all work through hormesis
  * The dose-response curve is **biphasic** (J-shaped): too little = no adaptation, too much = damage
  * Optimization requires finding the "sweet spot" for each intervention
  * **Formal mechanisms** : Nrf2/ARE antioxidant response, HSP induction, AMPK activation, mitochondrial unfolded protein response (UPRmt), sirtuin signaling

## Measurement and Feedback

### Biomarker-Driven Optimization

  * **Don't guess, measure.** Subjective feeling is useful but insufficient
  * **Track longitudinally** — single snapshots are less valuable than trends
  * **Key optimization biomarkers:**
  * hs-CRP (inflammation)
  * Homocysteine (methylation)
  * Vitamin D (immune, hormonal)
  * Free testosterone / estradiol
  * Thyroid panel (TSH, free T3, free T4, reverse T3)
  * Fasting insulin + HbA1c
  * ApoB / Lp(a) (cardiovascular)
  * Ferritin (iron status)
  * Magnesium RBC
  * Uric acid (antioxidant capacity; lower is paradoxically associated with worse outcomes in normal range)
  * GGT (liver/glutathione status)
  * Omega-3 Index (EPA + DHA in RBC membrane; target 8–12%)
  * Cortisol AM/rhythm (adrenal, HPA)

### Wearable Technology

  * **Oura Ring / Whoop / Apple Watch:** Sleep staging, HRV, readiness
  * **CGM (continuous glucose monitor):** Real-time metabolic feedback (Levels, Stelo, Lingo)
  * **Heart rate variability (HRV):** Autonomic nervous system balance
  * **Blood pressure:** Home monitoring for trends
  * **Cardio fitness (Apple Watch / Garmin):** VO2max estimation; useful longitudinal proxy
  * **At-home lab panels:** Function Health, Marek Health, InsideTracker — quarterly bloodwork + clinician interpretation
  * **Epigenetic clocks:** GrimAge, DunedinPACE — used as surrogate endpoints for longevity protocols (see [Biological Age Clocks - Measurement and Interpretation](biological-age-clocks-measurement-and-interpretation.html))

## The Stack Approach

### Foundational (Everyone Should Do)

  1. **Sleep:** 7–9 hours, consistent schedule, dark/cool room; morning light exposure
  2. **Exercise:** 150+ min Zone 2 + 2–3× resistance training + weekly VO2max work
  3. **Nutrition:** Whole foods, [species-appropriate diet](optimal-human-nutrition-overview.html)
  4. **Stress management:** Daily practice (meditation, breathwork, nature exposure)
  5. **Social connection:** Meaningful relationships, community

### Intermediate Optimization

  6. **Cold exposure:** 2–5 min cold shower or ice bath, 3–5×/week
  7. **Heat exposure:** Sauna 15–20 min, 3–4×/week
  8. **Targeted supplementation:** Vitamin D, magnesium, omega-3, creatine
  9. **Hormone assessment:** If symptomatic, test and optimize
  10. **Red light therapy:** Photobiomodulation

### Advanced

  11. **Peptide therapy:** [BPC-157, GHK-Cu, etc.](therapeutic-peptides.html)
  12. **Hormone replacement:** [TRT, HRT, thyroid optimization](hormone-optimization-trt-hrt-perimenopause.html)
  13. **Mitochondrial support:** [NAD+ precursors, CoQ10, PQQ](mitochondrial-health.html)
  14. **Advanced testing:** Genomics, organic acids, comprehensive hormone panels
  15. [Longevity interventions](longevity-science-overview.html): Metformin, senolytics, NAD+ optimization

## Emerging Physical Modalities (2024–2026)

These modalities sit at the edge of the evidence base — strong enough to generate active investigation, weak enough that routine clinical use is premature. See 11 - Longevity and Anti-Aging/Intermittent Hypoxia-Hyperoxia Training (IHHT) for deep dive.

### IHHT — Intermittent Hypoxia-Hyperoxia Training

  * **Proposed mechanism** : cellular adaptation to low O₂ stress → improved mitochondrial efficiency, EPO modulation, angiogenesis, autonomic balance; hyperoxia phases are hypothesized to support oxidative capacity and recovery.
  * **Human evidence** : small RCTs in cardiac surgery patients, COPD, and elderly populations show improved exercise tolerance and autonomic markers; a 2024–2025 case-series in post-COVID patients suggested sustained symptom improvement (uncontrolled, n small).
  * **Verdict** : promising but premature; requires professional supervision (real hypoxia risk in cardiovascular disease).

### EECP — Enhanced External Counterpulsation

  * **Method** : pneumatic cuffs on lower legs inflate/deflate in cardiac synchrony (typically 35 sessions, 1 h/day, 5–7 weeks).
  * **Best-evidence use** : refractory angina (FDA-cleared for this indication); also studied in heart failure, erectile dysfunction.
  * **Mechanism** : increased coronary perfusion, improved endothelial function, possible shear-stress–driven NO and progenitor-cell mobilization.
  * **2024–2026 signal** : increasing off-label use in longevity clinics for "vascular rejuvenation"; mechanistic data continues to support endothelial effects; no clear hard-endpoint mortality data beyond angina.

### Grounding / Earthing

  * **Method** : direct skin contact with Earth (barefoot on soil/grass, conductive mats while sleeping/working).
  * **Proposed mechanism** : normalization of body’s electrical potential relative to Earth; hypothesized to reduce inflammation, improve sleep, modulate autonomic tone.
  * **Human evidence** : mixed; several small trials (Osborn 2015, Chevalier 2013) showed reductions in pain/sleep markers, but trials are small, often industry-adjacent, and not replicated in independent larger RCTs.
  * **Verdict** : low-cost, low-harm; evidence is suggestive but not robust. Reasonable for symptom-motivated self-experimentation but not a foundational pillar.

### PEMF — Pulsed Electromagnetic Fields

  * **Method** : low-frequency pulsed electromagnetic fields applied via mat/pads/devices.
  * **Evidence strength** : moderate for bone healing (non-union fractures); emerging for mood, sleep, recovery.
  * **2025–2026** : market expansion of consumer PEMF devices (NeoRhythm, PEMF120, etc.); evidence base thin for most marketed indications.

### EMF Avoidance / Reduction

  * **Method** : reducing exposure to radiofrequency EMFs (cell phones, Wi-Fi routers) and ELF magnetic fields (bedside electronics).
  * **2024–2026 status** : IARC classifies RF-EMF as "possibly carcinogenic to humans" (Group 2B, 2011); no large new cohort studies have changed the overall verdict. NTP study (2018, finalized 2024) showed "clear evidence" of heart schwannomas and some brain glioma signals in male rats at high exposures — but the relevance to typical human phone use remains contested.
  * **Practical framework** : reasonable to use speakerphone/wired headphones, keep phone away from body, turn off Wi-Fi at night. Avoid making strong causal claims about specific diseases.

### Vagus Nerve Stimulation (non-invasive)

  * **Method** : cervical or auricular stimulation via handheld devices (e.g., gammaCore, Truvaga, Pulsetto).
  * **Approved indication** : vagus nerve stimulation (implanted) is FDA-approved for refractory epilepsy and depression; non-invasive forms are 510(k)-cleared for episodic cluster headache and migraine.
  * **Longevity/clinic use** : explored for HRV, anxiety, sleep, inflammation modulation. Evidence: small RCTs, mixed signals; not a foundational pillar but plausibly supportive.

### Hyperbaric Oxygen Therapy (HBOT)

  * **Method** : 60–90 min sessions in 1.5–2.0 ATA pressure chamber; protocols vary (40–60 sessions for "longevity" indication).
  * **Approved indications** : decompression sickness, wound healing, CO poisoning, radiation tissue injury.
  * **Longevity signal** : 2020 Sagiv/Berkovitch trial (Aging) showed telomere elongation and senescent-cell reduction in PBMCs of healthy adults after 60 HBOT sessions — striking finding but uncontrolled and requires independent replication.
  * **See** : 10 - Injury Healing and Regeneration/Hyperbaric Oxygen Therapy.

## Critical Analysis

### What Works Reliably

  * Sleep, exercise, and nutrition account for ~80% of optimization potential
  * Everything else is incremental improvement on the foundation
  * Cold/heat therapy have genuine physiological effects beyond placebo
  * Hormone optimization in genuinely deficient individuals is transformative
  * Continuous glucose monitoring in metabolically at-risk individuals produces measurable behavior change and improved glycemia
  * HRV tracking can detect overtraining, illness, and stress load before symptoms manifest
  * Vitamin D correction in deficiency states yields broad downstream benefit

### What Is Overhyped

  * Many supplements have poor bioavailability or minimal effects in already-healthy individuals
  * "Biohacking" gadgets often provide marginal data with no actionable insights
  * Nootropics are no substitute for sleep, exercise, and proper nutrition
  * The "quantified self" movement can become compulsive and counterproductive
  * Most wearable-claimed biomarkers are approximations; over-reliance produces anxiety, not insight
  * Off-label compounded peptides without human RCT data (BPC-157 oral, GHK-Cu topical → systemic claims)

### What Is Suppressed / Under-Recognized

  * Hormone optimization is actively discouraged by regulatory bodies despite strong evidence
  * Many effective compounds are prescription-only or restricted
  * Insurance covers disease treatment but not optimization
  * Medical education teaches pathology, not performance
  * Mitochondrial dysfunction is rarely tested or treated despite being upstream of most chronic disease
  * Behavioral and lifestyle interventions have stronger evidence than most prescriptions for cardiometabolic disease — yet receive less clinical attention

## Notes

  * **Personalization ceiling** : optimization protocols work as a _population_ template; individual response varies substantially based on genetics, baseline status, microbiome, and adherence. The most valuable tracking is the protocol → biomarker → outcome loop on _your own_ data.
  * **Sequence matters** : foundational interventions first, intermediate next, advanced only after the first two are stable. Many practitioners stack advanced interventions on a foundation that isn't built, producing noise without signal.
  * **2025–2026 watch** : the strongest emerging research signal in optimization is on **personalized biomarker dashboards** combined with single-subject (N-of-1) experimental design — Method Health, Levels + CGM + HRV feedback loops, InsideTracker lab + plan integration, Blueprint-style data-driven protocols. The weaker signal is in new gadgets and exotic interventions; the strength is in feedback loops on the basics.
  * **Reference gap (library):** see 12 - Lost Soviet Medical Knowledge/Overview - Soviet Medical Research for non-Western optimization modalities (adaptogens, cold protocols, structured water, phototherapy).

## Human Biology Optimization — Index

> Systematic optimization of human biological function beyond the "normal" baseline. This section covers the practical application of longevity science, metabolic health, mitochondrial function, and evidence-based lifestyle interventions to extend healthspan while enhancing immediate performance and resilience.

### Why Human Optimization Matters

The gap between "normal" and "optimal" is vast — and largely unaddressed by conventional medicine:

Domain | "Normal" Baseline | Optimization Target
---|---|---
**Sleep** | 6-7 hours, fragmented, mistimed | 7-9 hours, consolidated, circadian-aligned
**Mitochondrial function** | Suboptimal ATP production, elevated ROS | Efficient oxidative phosphorylation, mitophagy
**Hormonal milieu** | Age-related decline accepted | Physiological optimization where safe
**Inflammatory tone** | Chronic low-grade inflammation (inflammaging) | Reduced inflammatory cytokines
**VO2max** | Below threshold for healthspan | >45-50 mL/kg/min (elite: >55)
**Body composition** | Progressive sarcopenia after 30 | Maintained or rebuilt lean mass

The optimization approach recognizes that: \- **Many "normal" age-related declines are modifiable** — testosterone, growth hormone, thyroid, NAD+ all decline with age but can be influenced \- **Subclinical dysfunction is common** — insulin resistance, micronutrient deficiencies, sleep apnea often go undiagnosed \- **Performance and longevity are not in conflict** — the adaptations that extend healthspan (Zone 2 training, protein intake, sleep quality) also improve immediate cognitive and physical performance

### The Hormesis Principle

The central organizing principle of biological optimization is **hormesis** — the concept that mild, intermittent stressors produce adaptive beneficial effects, while extremes cause damage:

Stressor | Moderate/Intermittent (Beneficial) | Excessive/Chronic (Harmful)
---|---|---
**Exercise** | Zone 2 + Zone 5; 4-6x/week | Overtraining; chronic fatigue
**Cold exposure** | 2-5 min cold plunge; brown fat activation | Hypothermia; immune suppression
**Heat (sauna)** | 15-20 min at 70-80°C; HSP upregulation | Heat stroke; dehydration
**Fasting** | 14-16 hour overnight; 24-hour fasts | Chronic caloric restriction; malnutrition
**Oxidative stress** | Exercise-induced ROS; mitohormesis | Chronic inflammation; DNA damage

Every intervention in this section works by triggering or supporting a hormetic, adaptive response. The optimization strategy is to **select the right stressors at the right dose** and ensure adequate recovery.

### 1\. Mitochondrial Function — The Central Mechanism

The mitochondria are the: \- **Primary ATP generators** — cellular energy currency \- **Apoptosis regulators** —决定细胞存活或死亡 \- **Metabolic flexibility drivers** — ability to switch between fuel sources \- **Central to aging** — mitochondrial theory of aging; mtDNA damage accumulation

Mitochondrial dysfunction is both a driver of aging and a consequence of it. All optimization interventions ultimately affect mitochondrial quality and function.

**Key interventions for mitochondrial optimization:** \- Zone 2 aerobic training (mitochondrial biogenesis) \- Cold exposure (mitophagy activation) \- Sauna (heat shock proteins, mitochondrial resilience) \- NAD+ precursors (NMN, NR) — support sirtuins and mitochondrial function \- PQQ (pyrroloquinoline quinone) — mitochondrial biogenesis \- Ubiquinol (reduced CoQ10) — electron transport chain support \- Alpha-lipoic acid — mitochondrial antioxidant \- SS-31 (Elamipretide) — cardiolipin stabilizer (experimental)

See [Mitochondrial Health](mitochondrial-health.html) for detailed protocols.

### 2\. Sleep Architecture — The Master Regulatory System

Sleep is not merely rest — it's the period when: \- **Glymphatic system** clears metabolic waste (including amyloid-beta) \- **Memory consolidation** transfers hippocampal learning to cortical storage \- **Hormonal pulsing** — Growth hormone (deep sleep), leptin (satiety signaling) \- **Immune system** — cytotoxic NK cell activity peaks during deep sleep \- **Metabolic restoration** — insulin sensitivity restored

See [Sleep Optimization](sleep-optimization.html) for detailed measurement and protocol guidance.

### 3\. Exercise Science — The Most Powerful Intervention

No pharmacological or supplemental intervention comes close to exercise for: \- **Mitochondrial biogenesis** (particularly Zone 2) \- **BDNF elevation** (neuroplasticity) \- **Insulin sensitivity** (glucose disposal) \- **Body composition** (sarcopenia prevention) \- **Cardiovascular capacity** (VO2max is the single best mortality predictor)

**The 3-Zone Training Framework:**

Zone | Intensity | Primary Adaptation | Duration/Week
---|---|---|---
**Zone 2** (65-75% max HR) | Fat oxidation; aerobic | Mitochondrial capacity; capillary density | 3-4 hours
**Zone 4-5** (85-95% max HR) | VO2max intervals | Lactate threshold; cardiac output | 30-45 minutes
**Zone 5+** (sprinting) | Anaerobic | Fiber recruitment; growth hormone | 10-20 minutes

**Zone 2 is the foundation** — the majority of weekly training volume should be Zone 2. Without this base, higher intensity work creates fatigue without the mitochondrial payoff.

**Strength training** is equally non-negotiable: \- Sarcopenia begins in the 30s without intervention \- Bone density, tendon integrity, metabolic demand (muscle is the primary glucose disposal organ) \- Minimum: 2x/week; optimal: 3x/week full-body \- Progressive overload is the primary driver of adaptation

See [Exercise Science and Longevity](exercise-science-and-longevity.html) for detailed protocols.

### 4\. Hormonal Optimization

Key hormone systems that decline with age and affect optimization:

System | Key Hormones | Decline Pattern | Optimization Approach
---|---|---|---
**Sex hormones** | Testosterone, estrogen, progesterone | Gradual decline after 30; accelerated after 40-50 | TRT, HRT when indicated and monitored
**Thyroid** | T4, T3, reverse T3 | Often "normal" but functionally low | T4/T3 combination, iodine, selenium
**Adrenal** | Cortisol, DHEA-S | DHEA declines significantly by 40s | DHEA replacement (controversial)
**Growth axis** | IGF-1, growth hormone | 50% decline per decade after 20s | Peptide therapy (CJC-1295, GHRP-2/6)
**Melatonin** | Melatonin | Sharp decline after 40 | Supplementation; circadian optimization

**Critical principle** : hormone optimization without addressing foundations (sleep, exercise, nutrition) is suboptimal. Hormones are downstream of behavior.

See [Hormone Optimization (TRH, HRT)](hormone-optimization-trt-hrt-perimenopause.html) for detailed protocols.

### 5\. Thermal Therapy — Hormetic Stress

**Cold exposure:** \- Activates brown adipose tissue (BAT) — metabolically active fat \- Norepinephrine surge (2-3x baseline) — alertness, mood \- Anti-inflammatory cytokine release (IL-6) \- Cold shock proteins (RBM3 — neuroprotective) \- **Protocol** : 2-5 minutes cold immersion (10-15°C), 2-3x/week; titrate up

**Heat (sauna):** \- Heat shock proteins (HSPs) — molecular chaperones; stress resilience \- Cardiovascular adaptation similar to moderate exercise \- Growth hormone elevation (2x baseline with 20 min session) \- ENDORPHIN release — mood enhancement \- **Protocol** : 15-20 min at 70-80°C (dry), 2-3x/week; hydrate; electrolytes

**Contrast therapy** (cold plunge + sauna): \- Vasodilation/vasoconstriction cycling — enhanced blood flow, lymphatic circulation \- May accelerate recovery from exercise \- More anecdotal than evidence-based

See [Cold and Heat Therapy](cold-and-heat-therapy.html) for protocols.

### 6\. Metabolic Optimization

Central to human biology optimization is metabolic health:

Parameter | "Normal" | Optimization Target
---|---|---
Fasting insulin | <10 µIU/mL | <6 µIU/mL
HbA1c | <5.7% | 5.0-5.4%
Fasting glucose | <100 mg/dL | 80-90 mg/dL
Triglycerides | <150 mg/dL | <80 mg/dL
HDL | >40 mg/dL (men) | >60 mg/dL
hs-CRP | <3 mg/L | <1 mg/L

See [Metabolic Health and Insulin](metabolic-health-and-insulin.html) in the Nutrition section for details.

### Foundation (Non-Negotiables — must be solid before anything else)

These represent the bedrock. Skipping them for "advanced" interventions is counterproductive:

Priority | Intervention | Rationale | Key Metrics
---|---|---|---
1 | **Sleep quality and duration** | Master regulatory; affects all other systems | Sleep efficiency >85%; wake events <1; consistent timing
2 | **Protein intake and micronutrients** | Substrate for tissue, enzymes, signaling | Protein 1.6-2.2g/kg; vitamin D sufficiency; B12; magnesium
3 | **Zone 2 exercise** | Mitochondrial foundation | 3-4 hrs/week at 65-75% max HR
4 | **Morning light and circadian alignment** | Cortisol, melatonin, mitochondrial signaling | 10+ min outdoor light within 30 min of waking
5 | **Stress management** | Cortisol dysregulation ruins everything | Perceived stress score, HRV trends

### Layer 2 (High-Value Interventions Built on Foundation)

Priority | Intervention | Rationale | Key Notes
---|---|---|---
6 | **Strength training** | Sarcopenia prevention; metabolic demand | 3x/week full body; progressive overload
7 | **Zone 5 intervals** | VO2max; growth hormone | 1-2x/week; short sprints or cycling intervals
8 | **Cold/heat exposure** | Hormetic stress; resilience | Cold: 2-5 min 3x/week; Sauna: 20 min 3x/week
9 | **Continuous glucose monitoring** | Metabolic phenotyping | 2-4 week wearing to understand individual responses
10 | **Supplement foundation** | Fill gaps based on testing | Vitamin D, omega-3s, magnesium, D3+K2

### Layer 3 (Advanced — requires monitoring and individualization)

Priority | Intervention | Rationale | Key Notes
---|---|---|---
11 | **Hormone testing and optimization** | If indicated by symptoms/testing | Requires qualified practitioner; regular monitoring
12 | **Peptide protocols** | Targeted biological signaling | BPC-157, TB-500, Growth hormone peptides; quality matters
13 | **NAD+ precursors** | Sirtuin activation, DNA repair | —
14 | **Pharmacological longevity** | Rapamycin, metformin | Off-label; requires practitioner guidance; not for everyone

### Evidence Level

Intervention | Evidence | Notes
---|---|---
Sleep optimization | Strong (RCTs, observational) | Most bang-for-buck intervention
Zone 2 exercise | Strong (observational + mechanism) | Mitochondrial biogenesis; insulin sensitivity
Strength training | Strong | Sarcopenia prevention; mortality reduction
Zone 5 intervals | Moderate | VO2max improvement well-documented
Cold exposure | Moderate | Brown fat; norepinephrine; requires adaptation
Sauna | Strong (observational, Finnish data) | Dose-response with mortality; less RCT data
Hormone optimization | Variable (2-4) | Requires testing; individualized
Supplements | Variable (2-4) | Foundation supplements have strongest evidence
Peptide protocols | Early (preclinical dominant) | Human data growing; quality variable

### What to Measure

The optimization approach is measurement-driven:

Metric | Tool | Frequency
---|---|---
**Sleep** | Oura Ring, Whoop, Apple Watch | Nightly
**HRV** | Same as sleep tracker | Nightly; look at trends
**Resting heart rate** | Same | Nightly
**Blood work** | Lab draw | 2-4x/year
**VO2max** | Lab or field test | 1-2x/year
**Glucose** | CGM (Freestyle Libre, Dexcom) | Periodic (2-4 week blocks)
**Body composition** | DEXA scan | 1x/year
**Epigenetic age** | Divided, TruDiagnostic | 1x/year

### Monitoring Philosophy

Don't optimize everything at once. The approach is sequential: 1\. **Establish baseline** — 4-8 weeks of measurement before changing anything 2\. **Fix foundations first** — sleep, nutrition, exercise — then measure again 3\. **Layer interventions** — one at a time, 4-8 week trials 4\. **Track outcomes** — subjective (energy, mood, cognition) + objective (metrics above)

### Finding a Practitioner

For advanced interventions: \- **Longevity medicine** — Peter Attia network, Health Span Institute, A4M-certified \- **Peptide therapy** — Specialized telemedicine platforms, functional medicine \- **Hormone optimization** — Anti-aging or longevity-focused MDs; avoid unregulated clinics \- **Regenerative medicine** — Sports medicine, orthopedists with regenerative fellowship

### Common Mistakes

  1. **Optimizing before foundations are solid** — supplements don't fix poor sleep
  2. **Chasing novel interventions over basics** — Zone 2 exercise > any peptide
  3. **Ignoring recovery** — More training is not always better; HRV tells you
  4. **Supplement use without testing** — Vitamin D and B12 testing prevents overdosing
  5. **Hormone manipulation without lifestyle** — Hormones are downstream of behavior
  6. **Peer pressure from communities** — Biohacking forums promote the novel over the effective
